Top 10 Runners' Foot Injury Prevention List

If you are a dedicated runner, you are at risk for more foot injuries than the average exerciser. Prevention of injuries is always best. If you train to run races such as 5Ks, 10Ks, marathons or triathlons, your risk for foot injuries increase even more. I have seen more than one friend over-training for these events and literally "running themselves into the ground."



Repetitive stress injuries like plantar fasciitis, runner's knee and Achilles tendinitis are just a few of the injuries you should try and prevent. Its just common sense for runners to take care of their feet. Many of you don't adequately care for your feet.

Did you know that every stride you take while running applies a force of 3-4 times your body weight across your knees, ankles and feet? Enough said!

New York City podiatrist, Dr. Oliver Zong, is one of the premier cosmetic foot surgeons in the country. He serves as the Director of Surgery at NYC FootCare and is on the Board of Directors at Gramercy Park Surgery Center. Dr. Zong offers foot related advice and tips to runners training for and participating in the New York City Marathon.

So, here is Dr. Zong's Top 10 injury prevention list for runners:

1. Stretching. Stretching primes the body for the strenuous activity. Stretch before and after running. Concentrate on the calves, hamstrings, quads and feet.

2. Shoes. Invest in a good pair of running shoes. They provide specific impact support that running demands. If your feet sweat heavily during running, try putting talcum powder in your shoes to keep feet dry.

3. Orthotics. If you have arch or heel pain, you may be a perfect candidate for orthotics. Visit a podiatrist to inquire about purchasing orthotics for your shoes.

4. Socks. Cotton socks absorb moisture. For a long run like a marathon, your feet may require a synthetic sock (containing acrylic), which helps alleviate moisture from your skin. Make sure that the seams of your socks are not in an area of pressure, which can lead to a lot of pain. If you cannot find a comfortable location for the seams, try turning socks inside out.

5. Anti-Inflammatory Medications. Do not pop Advil or Aleve before a race to prevent aches that may arise during the race. Save this treatment for the day after the race. Taking anti-inflammatory medications will mask any pain that is felt during the race and can lead to more serious injury. Pain is a valuable feedback mechanism that you need to pay attention to during a long run.

6. Groom Toenails. Make sure your toenails are not long before a race. They should not extend past the tip of your toe and should be shaped in a straight cut. If you do not properly groom your toenails before a marathon, you run the risk of developing an ingrown nail or even a fungal nail.

7. Toes. If you have a tendency to develop corns and callouses on the tips of your toes, try adding padding in your sneakers underneath your toes. If your toes or toenails turn black, you may have developed subungual hematoma (bleeding under the nails). This may cause nails to fall off. Keep the area clean and dry to prevent infection and seek treatment from your podiatrist.

8. Blisters. Blisters are the results of excessive friction between shoes and feet. Take preventative steps by making sure shoes fit properly and are laced up so that they are form fitting to your feet. If you are prone to blisters, apply Vaseline to problem areas prior to your run or try padded "blister proof" socks like those made by Thorlo. Additionally, applying moleskin to problem areas also prevents blisters from forming.

9. Visit Your Podiatrist. Dr. Zong's patients who run in the New York City Marathon make appointments the entire week before the race to get rid of corns, callouses, get moleskin, have their orthodics padded, and in some cases receive cortisone injections for their heel spurs (plantar fasciitis).

10. Finish Line. When the race is complete Dr. Zong says practice RICE:

a. Rest your feet.
b. Ice helps keep inflammation and swelling down.
c. Compression with ACE wraps will also reduce swelling.
d. Elevation will help your feet rest up for the next big run.

Dr. Zong is credited with coining the terms, "Foot Makeover", "Foot Facelift", "The Toe Tuck", and "High Heel Feet".

Swim Times Improve With Power Training

Your swim times can improve with speed and power training. Shorten those swim workouts!



With runners, they must train fast to become faster. Current research shows that the same is true for swimmers. Long swim training sessions actually inhibit power development.

Physiologist Dave Costill says:

“Most competitive swimming events last less than two minutes. How can training for three to four hours a day at speeds that are markedly slower than competitive pace prepare the swimmer for the maximal efforts of competition?”

To optimize strength and power, swimmers need to follow an exercise program out of the water that closely mimics their actions in the water. In other words, swimmers need to go workout in the gym too!

Research has proven that there is no speed advantage gained by swimmers continuing to do high-volume swim training (long practice sessions).

Swim coaches continue to do high-volume, low-intensity training no matter what research has proven.

The disadvantages of high-volume swim training are:

1. Depletion of glycogen muscle stores which hampers performance.

2. Fatigue and depletion of fast-twitch muscle fibers which reduces force production.

Sport-specific strength training should be combined with high speed swim training to improve swimming times. Here are some strength exercises for swimmers:

Arm pull down exercises:

Cable rotational front and back pulls: boosts forward propulsion by training the internal rotator cuff muscles by replicating the arm ‘pull down’ through the water.

Rear pulls: promotes balanced strength around the shoulder joint by training the external muscles. This technique avoids shoulder injuries and helps train your core stability skills.

Medicine ball single arm overhead throw: develops the power of the latissimus and pectoral muscles to improve the rate of force production in the shoulder by accelerating the arm hard. The focus is on producing the power from the shoulder and pulling across the body as you do in the crawl.

Swiss ball body pulls: helps to develop core and shoulder strength. A closed kinetic chain movement where the moving limbs remain in contact with a fixed object, it is regarded as functional for sports performance. Uses the stomach muscles to support the spine, using a strong pull of the shoulder muscles to raise your body back to the parallel position.

Leg kick exercises

Hip extension and flexion kick: each leg is worked independently to increase the specificity for swimming. Mimics the upward and downward phases of the swimmers kick action, where the glutes and hamstrings extend and the hip flexors flex the leg at the hip.

Dive start and push-off turn: The dive start and push off turn involves dynamic ankle, knee and hip extension.

Barbell squat jumps: improves vertical jump performance by involving dynamic extension of the ankle, knee and hip joints and trains the calf, quadriceps and gluteal muscles. Helps you generate peak power by adding weight to the squat, so when you perform the jump squat with body weight only, the jump will be very fast and high.

Swimmers can also benefit from using sprinting exercises on the running track. A more diversified swim training program will improve swimmers' competition times.

Weekend Warriors' Exercise And Injury Prevention

If you're a weekend warrior, you need to exercise to prevent injuries and win those games for bragging rights! If you just show up for your game on the weekends without preparation, you will blow out a hamstring or pull a quad muscle (or worse injury).

Begin your training by getting your body in general condition to play your sport. Full body strength training (3 days a week) and interval cardio (2-3 days a week) sessions will get your body ready for more intense training to follow. Do this training for 2-3 weeks.

You would then progress to do basic plyometric exercises like squat jumps and cone hops. Plyometric exercises help you to increase power. Traditional barbell and dumbbell strength exercises do not allow you to move at the speeds necessary to improve power. Strength training gives you muscular and nervous system development needed to develop optimal power.

Advanced sports power training supersets a strength exercise with a biomechanically similar power exercise. An example would be barbell squats and repeating full-speed squat jumps. The squat jumps would be performed immediately following the barbell squats to get maximum neuromuscular adaptations.

You would do a set of squats at 85% of 1 Rep Maximum (5 reps) followed immediately by a set of full-speed repeating squat jumps (8-10 reps). This is an advanced training method and should not be performed by those who do not have adequate stabilization strength and muscular strength. Other plyometric exercises can also be superset this way. It is also advisable to choose exercises that mimic the movements in your sport (transfer-of-training-effect).

Athletic Bodyweight Workouts Blasts Fat

Athletic bodyweight workouts will blast fat from your body like never before...just try a workout and see for yourself!



Athletic bodyweight workouts are very intense and will improve your body's composition (fat loss, more muscle). These workouts will sculpt your body without your joints taking a pounding from lifting heavy weights!

To get your muscles to improve power (how fast your muscles can produce force), do some or all of the exercises full speed. Also, you will really burn fat and shape your bulkier, fast twitch muscle fibers when doing exercises at full speed!

Athletic bodyweight circuit workouts are a tried and true method to burn more fat, increase strength/endurance and improve heart health.

Do each exercise (10 repetitions) one after the other with little or no rest between exercises. Rest 2-3 minutes and do the circuit 2 more times. Here is a good athletic bodyweight workout:

--Bodyweight squats, moderate pace
--Medicine ball soccer throw (pictured above), full speed
--Pushups, full speed
--Walking lunges/Side Lunges/Tranverse Lunges, moderate pace (one for each circuit)
--2-Handed medicine ball chest pass, full speed
--Squat jumps, full speed
--Back extensions, moderate pace

Play Golf Like Tiger Woods? Train Like A Tiger!

I saw Tiger Woods in person at a camp right after he won his first Masters Tournament....compared to now, he was a skinny kid! One person asked him this question: "What do you eat before a tournament?" His sheepish reply was something like, "a cheeseburger and fries!" That was then.....I'm sure he has a personal chef and nutritionist now.....

Anyway, Tiger plays this weekend to try and win yet another Masters green jacket. His body is very athletic and muscular some 12 years later. That's a result of hard work in the weight room and good sports nutrition....you can do the same for your body even though you might not be able to play golf like Tiger.

A stronger, more powerful body will make your golf game better....it just takes hard, smart work on your part...

Use Soccer For Cardio Exercise

Soccer is great for interval cardio exercise....I have been talking about different ways to do your cardio to change up your routine...

It helps to keep exercise fun as much as possible....if you hate doing exercise, you will quit at some point....by its routine nature, cardio is boring so you need to mix it up...

Playing games is one of the best forms of exercise because you're focused on the game and not on the exercise (especially if you are in shape to play).

Play soccer right and you will get great benefits:

1. Sprinting when you should sprint will burn major calories and fat.

2. Soccer is great for developing agility (change-of-direction skills) and balance.

3. You should do alot of jogging (between sprints) when you play soccer. Notice I said jogging and not walking!

4. If you want a faster version of soccer, play in an indoor soccer league.

Play soccer once or twice a week if you need a change up for cardio exercise!

Play Basketball For Cardio Exercise

Play basketball for your cardio exercise if you need a change from your normal cardio routine....cardio on machines can get boring pretty fast....and you may not have time to go to the gym...you can also break through plateaus when you make a change from your normal cardio routine...

I'll choose fun exercise every time if it has the exercise benefits that I need...playing basketball the right way is great cardio exercise! It also has other exercise benefits.

One important note: you need healthy knees and a healthy back or basketball for cardio exercise won't work for you!

What is playing basketball the right way?

1. Sprinting when you should sprint will burn major calories and fat.

2. Jumping with maximum effort. I don't care if you can't jump high! Jumping fast and explosive is plyometrics and playing basketball requires alot of repeat jumps.

3. Play defense the right way! Playing defense is tough because you have to keep your body in a low, athletic position and constantly move your feet. This will also help your agility and balance.

4. You should do alot of jogging (between sprints) when you play basketball. Notice I said jogging and not walking!

5. Don't just stand around on the offensive end waiting for someone to pass you the ball! Run around and get yourself open or get in position to get the rebound.

In the spirit of "March Madness," play basketall this week for your cardio exercise. Take a break from your normal cardio routine!
