Top 5 Muscle-Building Nutrition Tips

Build more muscle mass by eating pre- and post- workout nutrition. You have to eat enough of the right foods to rebuild your muscles bigger. Even if you gain weight, you will be leaner because muscle takes up less space than fat.


The rigors of weight training breaks down your body and you need proper nutrition and rest to rebuild your body bigger and better. Protein consumption, in particular, is critical if you want to build muscle (more discussion below on protein).

Here are my Top 5 Muscle-Building Nutrition Tips:

1. Pre-workout nutrition should mainly include carbohydrates and proteins. During intense training, your body depends on fuel from glycogen made from the carbohydrates that you eat. The body can't use fat for fuel during high intensity exercise because there is not enough oxygen available.

Consuming fruits, vegetables and smoothies 1-2 hours before a workout will build up your glycogen stores. When your glycogen stores are low, your performance will suffer.

Research has shown the effectiveness of pre-workout protein drinks (such as whey and casein). Your muscles get 2 times as much benefit from a pre-workout protein drink compared to having just a post-workout protein drink.

2. Post-workout nutrition is important to help your body recover from intense exercise. You don't need to eat immediately after your workout but there is a 45 minute to 1 hour window where replenishing your body's fuel (carbs, protein, fats) will optimize your tissue's repair and growth.

The post-exercise meal should consist of carbohydrates, protein and a small amount of essential fats. A drink, such as a smoothie, is good because it is quickly digestible. A ratio of 2g carbs/1g protein is what you need.

The carbs should be high glycemic, the proteins should be easily digestible (such as whey) and the fats should be from sources such as fish or flax oil.

Your body needs a minimum of 200 grams of carbs per day if you are a light exerciser. You will feel tired and listless without this amount of carbs.

3. Athletes in sports that require plyometrics, speed and weight training need about 2.5 grams of daily carbs per pound of body weight. A 180 pound athlete would need at least 450 grams of carbs each day to function properly.

Endurance athletes such as marathoners, swimmers, triathletes need high amounts of daily carbs. About 3.5 to 4.5 grams per pound of body weight is needed.

So, a 180 pound athlete would need 630 to 810 grams of carbs per day. These athletes sometimes use carbohydrate loading before events.

4. Protein provides the main building blocks for your muscles. Daily protein needs should be calculated according to body weight (not by percent of calories). Daily protein targets (grams per pound of body weight) are:

--Recreational exerciser, adult 0.5-0.75
--Competitive athlete, adult 0.6-0.9
--Growing teenage athlete 0.8-0.9
--Adult building muscle mass 0.7-0.9
--Maximum usable amount by adults 0.9 (your body will excrete excess protein)

For example, if you weigh 190 pounds and want a high protein intake (0.9 gms/lb), you'll need 171 grams of protein. Protein should be eaten at least every 3-4 hours (with every meal) to insure adequate supply during the day.

Your night meal should be comprised of slowly digesting protein (such as lean meats) that will give a constant release of amino acids into your system overnight.

5. Drink daily about a half an ounce of water for every pound of body weight (180 pound person would drink 90 ounces). Since your muscles are comprised of about 70% water, don't dehydrate yourself. During exercise, drink about a cup of water for every 15 minutes of exercise.

For exercise lasting more than one hour (or during games), a sports drink with carbohydrate and protein is needed.

5 Steps to Improve Bad Eating Habits

Improve your bad eating habits, one step at a time. You need to consciously replace bad foods with good foods over and over again. Sometimes it starts by you throwing away all the bad foods in your pantry and starting over.


Take these 5 "action steps" to improve your eating habits:

1. Don't try any diet that omits one of the macronutrients (carbs, protein, fat).

Your body's metabolism needs all 3 macronutrients to work efficiently.

Once you have your foundational menu "down pat," special menu tactics like "carb cycling" can work to help you reach more advanced fat loss goals.

2. Set your daily calorie intake based on your basal metabolic rate, activity level and goals. This way, you won't eat too much or too little.

Maintaining the right amount of calorie deficit (burning more calories than you consume) is the key to burning fat and losing weight. For instance, if you eat 1,000 calories a day for too long, your body will store fat as a survival mechanism. It thinks you are starving.

3. Research has proven that you will have a better chance of succeeding with your meal plan and fat loss if you keep a food journal.

By logging your actual food choices, you are holding yourself accountable throughout the day. You will also be forced to plan your meals better. It will also help protect you from binge eating and emotional eating if you write down why you eat what you eat!

Once you get a good feel for how you need to eat, you may not need a daily food journal.

4. Plan and pack your lunches and snacks instead of eating out at work. This will help prevent haphazard and graze eating. If you eat at a restaurant for dinner, check out the menu online so you know what to order. Most restaurants now have a "healthy foods" menu.

5. Forget the fad diets and make the commitment to a lifetime of good nutrition. Fad diets teach you to starve yourself. You can't maintain a fad diet.

As soon as you start eating "normal" again, you will regain more weight than you lost. And, you still haven't learned how to eat better.

Start taking these steps today to help you burn fat.

Eat Quality Calories to Control Weight Gain

Eat quality calories to help control your caloric intake and weight gain. Part of changing your eating habits is learning "what to eat." This might require you to clean out the pantry and start over.


Here are some tips to help you eat quality calories:

1. Control your eating with a meal plan and food journal. You might have to keep a food journal for a week until you get used to eating the right way.

One way to eat quality calories is to "eat your calories" instead of "drinking your calories." When you eat food, you have more satiety and you are more likely to take in fewer calories.

2. Junk food, like chips, donuts and sodas, aren't nutritious and have loads of calories. They also have you wanting to eat more in just a short time, loading up on the calories.

3. Pack your lunches and snacks instead of eating out at work. If you eat at a restaurant for dinner, check out the menu online so you know what to order. Most restaurants now have a "healthy foods" menu.

4. Another way to control caloric intake is to eat more water-based, protein and fibrous foods. You will stay fuller for a longer period of time. It will also help you eat more while eating fewer calories.

You would basically focus on foods such as fresh fruits and vegetables, whole grain pastas, brown rice, nuts, fish, soups, salad greens, lean beef and skinless white chicken/turkey.

5. To help you drink fewer sugary drinks, drink about half an ounce of water for every pound of your body weight every day. So, if you weigh 140 pounds, drink at least 70 ounces of water a day. If you workout, drink even more water (a cup of water for every 15 minutes of exercise).

The old rule still applies: consistently maintaining a caloric surplus (consume more calories than you burn) will cause you to gain weight. Hopefully a diet high in water content will cause you to consume fewer calories while providing all the nutrition you need.

Cut Calories by Eating More Protein

Eat protein with every meal. It will help you cut calories without feeling hungry because you are eating enough. And, it will help your fat loss and weight loss efforts. One of the knocks on fad diets is that you feel like you're starving most of the time.


For example, a study published in Nutrition Research shows that a breakfast including eggs reduces hunger pangs and decreases calorie intake for the rest of the day. It takes your body longer to digest protein, so you will fill fuller for a longer period of time by eating more foods rich in protein

By the way, eating whole eggs (both whites and yolks) will not harm your health. Eggs have taken a bad rap in the past. I would recommend you eat eggs from free-range chickens. They are healthier and taste better.

Its a good idea to get full on protein foods first. It will help you eat less of the condiments and other high-fat foods. You will find yourself eating healthier overall when you load up on foods like eggs, nuts, turkey, chicken, fish, etc.

Protein also helps control your blood sugar levels if you happen to eat carbohydrates with your meal.

Protein is used by your body to repair and rebuild damaged tissues as a result of a tough workout (especially weight training). Quickly digesting protein shakes work well after a workout.

Other daytime and nighttime meals could be comprised of slowly digesting protein (such as lean meats) that will give a constant release of amino acids into your system during the day and overnight.

So, when used right, protein will help you cut calories and build a lean body.

Eat Smoothies for Healthy Snacks

Smoothies are a great choice for healthy, energizing snacks during the day. Forget about the 100-calorie snack packs and sugary treats for snacks. They leave you unsatisfied, under-nourished and wanting to eat even more.


Eat the wrong snacks and it could blow a hole through your weight loss goals. Empty calories leave you, well, empty and looking for your next meal too soon.

You could be gaining weight because of your snacks between meals. It doesn't have to be that way.

What you eat for snacks can mean the difference between out-of-control weight gain or weight loss management/fat loss.

The American Dietetic Association also recommends healthy snacking. Snacks bridge the gap between meals and can help you eat less at regular mealtime.

Going too long between meals can cause you to load up on sugary carbohydrates to get quick energy. These types of snacks are usually high in calories, not very nutritious and cause rapid ups and downs in blood sugar levels (you will crash).

Here are 2 great smoothies to eat as snacks:

APPLE PIE SMOOTHIE

--1 frozen banana
--1/2 peeled, chopped apple
--1 cup apple juice
--1/2 teaspoons cinnamon
--Pinch of nutmeg

Blend. Great substitute for applesauce! Control the consistency by adding more or less chopped apple.

BASIC FRUIT SMOOTHIE

1 quarter strawberries, hulled
1 banana, broken into chunks
2 peaches
1 cup orange or peach or mango or apple juice
2 cups ice

Blend.

Drinking more water during the day will also help you eat less. Aim to drink half your weight in water every day. So, if you weigh 160 pounds, drink about 80 ounces of water every day.

Manage Your Weight With Smoothies

You can use healthy, delicious smoothies to help manage your weight. Many times, you may be looking for healthy snacks or meal replacements to control your calories while maintaining your energy during the day.


Smoothies are a perfect choice. They are easy to make and you can take them with you on-the-run. Here are two great recipes from my FREE book, "Smoothies for Everyday by My Fitness Hut."

BANANA SPLIT SMOOTHIE

--1 cup nonfat milk
--1-1/2 cups frozen banana slices
--1/2 cups pineapple chunks
--5 frozen strawberries
--1-1/2 to 2 tablespoons sweetened cocoa powder (to taste)

Pour milk into the blender first. Add cocoa and then fruit. Put cover on and blend until smooth.

BLUEBERRY-BANANA SMOOTHIE

--2 bananas
--1/2 cups blueberries
--1 cup plain yogurt

Peel bananas, slice and place on a cookie sheet. Put in freezer and freeze until solid. Remove from freezer and place in blender. Slice berries and add to blender. Pour in yogurt. Blend until smooth. Pour into glass and serve.

As you can see, it doesn't take many ingredients to make smoothies so you will definitely save money. There are over 100 recipes in the book and it is FREE!

Don't Buy Girl Scout Cookies, Just Donate Money

If you have a "sweet tooth" and are trying to break bad eating habits, you don't have to buy those Girl Scout cookies! Just donate the money instead. They will happily take it. That way, you won't feel guilty saying no to the cute little girl at her table.


I have donated money at least 3 times already this year instead of buying the cookies. I love sweets and its one way to say no. Use every tactic you can until you get your eating habits under control.

Break bad eating habits "one habit at a time" if that's what you must do. Replace bad, unhealthy foods with better alternatives. You will feel better (literally) and it will help you reach your fat loss and weight loss goals.

Keep your daily food journal to track what, how much and why you are eating! This will help hold you accountable during the day.

Don't ruin great workouts by eating bad food with a million calories! Its possible to hide those hard-earned muscles with thick layers of fat! Don't fight against yourself!

Top Holiday Eating Tip For Any Season

There is one holiday eating tip that you need to do every day. Eat protein with every meal.


At your holiday parties, get full on protein foods first. It will help you eat less of the condiments, desserts and other high-fat foods at the party. Most holiday parties have plenty of foods loaded with protein. Nuts, ham, turkey, chicken, fish, etc. are great foods to eat. Protein helps control your blood sugar if you happen to eat carbohydrates.

It takes your body longer to digest protein, so you will fill fuller for a longer period of time by eating more foods rich in protein (this should help you eat fewer calories during the day).

Caloric Surplus Causes Weight Gain, Not High Glycemic Foods

You will gain weight and fat if you maintain a daily caloric surplus even if you eat low glycemic foods. This fact remains unchanged: A daily caloric surplus (consume more calories than you burn) will cause you to gain weight! Lose weight by maintaining a caloric deficit over time.

That's right, you can still gain weight on a low-carb diet.

Having said this, it is important to eat quality carbs, proteins and fats. But, how much you eat will determine if you gain weight or lose weight.

Being aware of the glycemic index (GI) and glycemic load (GL) of certain foods can help you control your glycemic response and body fat.

The glycemic index is a numerical index that ranks carbohydrates based on their rate of glycemic response, or their conversion to glucose within the human body. The Index uses a scale of 0 to 100, with higher values given to foods that cause the most rapid rise in blood sugar. Pure glucose is the reference point and has a GI value of 100.

A low-carb diet is not necessary. You are better off eating the right kinds of carbohydrates at the right time.

Your body depends on carbohydrates as a primary fuel source (especially during intense workouts). For instance, after a tough workout, a post-workout drink with high glycemic carbs and protein will help your body recover and rebuild your muscles. During the day, low glycemic carbs are more desirable.

The glycemic index is important because your body performs best when your blood sugar is kept relatively constant. When blood sugar drops too low, you become listless or experience increased hunger. If it goes too high, your brain signals your pancreas to secrete more insulin. Although insulin will bring your blood sugar back down, it does so primarily by converting the excess sugar to stored fat.

For non-diabetics, there are times when a rapid increase in blood sugar is desirable. For example, some coaches and trainers recommend high GI foods (like sports drinks) immediately after exercise to help speed recovery.

Another way to control your GI is to also control your glycemic load (GL). Glycemic load can be controlled by the type and amount of carbohydrates you consume. So, GI and GL work together to control your glycemic response.

GI's of 55 or below are considered low, and 70 or above are considered high. GL's of 10 or below are considered low and 20 or above are considered high.

IF YOU USE GI AND GL VALUES AS THE SOLE FACTOR FOR DETERMINING YOUR DIET, YOU COULD END UP OVERCONSUMING FAT AND TOTAL CALORIES. GI is only used to rate a food's carb content. If you continue to eat more calories than you burn, you will gain weight no matter what you eat.

The Twinkie Diet? Forget About It!

You can try the "Twinkie Diet" or any other diet you want. One fact remains unchanged: A caloric surplus (consume more calories than you burn) will cause you to gain weight! Doing the opposite will cause you to lose weight. There's no controversy about this.

Professor Mark Haub, a nutrition professor from Kansas State University, lost 27 pounds in 10 weeks on a "Twinkie Diet." He basically ate junk food (with some veggies, protein drinks and vitamins thrown in) to prove a point. He lost weight because he created a caloric deficit by eating 1800 calories a day.

His health markers, like cholesterol and triglycerides, improved. For short-term results, this is not that surprising to me. What about long-term results? Would you be healthier eating this way in the long-term? Of course not!

I wonder what his body fat percentage was? Hmmm.........

It does matter What You Eat and How Much You Eat! I have repeatedly said that fat loss is more important than weight loss. Changing your body's composition (less fat, more muscle mass) is critical for your health and permanent weight loss (and lean body).

Your goal should be to be a fat loser. Losing huge amounts of weight can be gained back quickly if you don't build muscle mass. Build muscle, burn fat, speed up your metabolism and lose weight (and keep it off)!

Look, I realize that people will ultimately do what they want to do....we all know that a junk food diet is not the way to go for health and fitness. Make the right choices for yourself.

1 + 1 always equals 2.

Top Holiday Eating Tip

You will hear many holiday eating tips from now until the end of December.

Here is a top holiday eating tip for any season of the year:

Eat your calories! We tend to drink more of everything during the holidays.

Drinking sugary drinks and alcohol can really pack on the pounds quickly. Drink mainly water and unsweetened drinks like tea.

Eat your calories. Chew your food slower. One quick way to "blow a hole" through your meal plan is to drink too many empty calories contained in drinks like sodas, sugared fruit juices and designer coffees. These are empty calories because they do very little to keep you full (satiety) and you end up wanting and eating more!

Is Eating Healthy Too Expensive?

Anyone ever tell you its too expensive to eat healthy? If you believed that story, I have some waterfront property to sell you in Arizona. Saying that, "its too expensive to eat healthy" is a built-in excuse to eat bad, fattening food.



Have you seen how expensive fast food is these days? Or, try eating lunch every day at a restaurant. You could easily spend $70 to $80 dollars a week eating out at lunch and dinner.

Now, have you seen how inexpensive fresh fruits, vegetables, oatmeal, eggs, low-fat yogurt, legumes, tuna, chicken and whole grains are for your pocket book. These foods also last longer into the week and are more nutritious. Even organic foods will last longer into the week (although they are more expensive) and save you money in the long run.

So, what's the point? Eating healthy plays a huge part in you reaching your fat loss and weight loss goals. Don't let excuses stop you. Planning and packing your food is always healthier and less expensive.

Many times, eating junk foods with high-fructose corn syrup (HFCS) packs on the calories and pounds quickly. This is how it works: your body processes the fructose in high-fructose corn syrup differently than it does regular sugar.

It also lowers the hormone leptin in your body. Leptin signals to your brain that you're full. It also forces your liver to kick more fat out into your bloodstream (especially true with sugary drinks because they are processed so fast)! So, your body wants more and stores more fat at the same time (HFCS is in more food products than you might think).

Its too expensive for your health and fitness to not eat healthy. Plan your meals for the week.

Nutrition Basics For Health And Weight Loss

If you don't get the Nutrition Basics down, you are getting off on the wrong foot when trying to improve your health, burn fat and lose weight.



What puts on weight? Consume more calories than you burn (caloric surplus). Want to lose weight? Create a caloric deficit (burn more calories than you consume). That is the law of thermodynamics. So what makes this such a complex process?

Cutting calories to help reach your fat loss and weight loss goals is not as easy as “just doing the math.” You need a healthy meal plan to start the process. After that, you will make many adjustments until you know how different foods affect your body.

Don’t think you can just eat 1,000 calories every day and continue to lose weight (because you have a caloric deficit). This tactic will only work for a short time. Your body doesn’t know you’re on some crazy diet. It thinks you are starving, so it goes into survival mode and stores body fat. Many of you have wrecked your metabolisms by eating too few calories during the day (month after month).

Calories are Not Your Enemy

Calories are just units of energy in the form of food and drink. Consider these facts:

--one gram of protein provides 4 calories
--one gram of carbohydrates provides 4 calories
--one gram of fat provides 9 calories
--one gram of alcohol provides 7 calories
--vitamins and minerals don't provide any calories
--water provides no calories

Depending on your goals, you may want to gain weight (such as athletes) or lose weight. Proper training will allow you to do either without losing critical muscle mass.

What About Basal Metabolic Rate and My Menu?

What is your BASAL METABOLIC RATE (i.e., the number of calories you would burn if sitting all day doing nothing)? You will need to know this rate because it is important when planning meals to reach your individual training goals.

For instance, my basal metabolic rate is about 2,000 calories. If I eat 2,000 calories and burn 500 calories through exercise and daily activity, I will still lose weight and burn fat (500 caloric deficit).

If I starve myself and eat 1,200 calories (1,300 caloric deficit) day after day, my body will rebel and store body fat. A 1,300 caloric deficit is too large (severe calorie restriction).

You will find it easier to cut more calories by eating healthy and eating foods with high water content. You will actually be eating more while eating fewer calories. And, you will feel fuller for a longer period (thereby eating less).

Components of a Healthy Diet

Protein

Proteins are the basic building blocks of life. They make up a large part of our foods such as meat, nuts and beans. It is very important for building and repairing body tissues, especially after a tough workout. Protein should provide 15-30% of total daily caloric intake, depending on your goals. Include protein in every meal to help you feel fuller for a longer period (helping you eat less during the day).

Carbohydrates

Carbohydrates are made mostly of sugars. They are also important for burning fat and sparing protein to build and repair body tissue. Carbs provide vitamins, minerals, fiber and other substances that are important to overall health.

Carbohydrates are not your enemy! They are your body's preferred source of energy (especially during exercise). Its important to have a meal plan that includes the macronutrients (carbs, protein, fats). The primary cause of weight gain is a caloric surplus. There are some instances where carb cycling can be a great strategy to burn fat. But, you should master the basics of nutrition first.

The majority of your carbs should be low glycemic (about 80%) with the rest of your carbs being high glycemic. This means that you should limit eating foods like potatoes, bread, corn, pasta, muffins and flour products.

These high glycemic foods encourages fat storage since more sucrose is escorted into the bloodstream. Instead, concentrate more on foods like fruits, vegetables and whole grains which have high fiber content. Total carbs should provide 55%-60% of total daily caloric intake for moderately active individuals.

Fats

Fats are important for your diet because they help you feel full and keeps skin, hair and nails healthy. You should limit your intake of saturated fats (usually solid at room temperature, such as butter) and trans fats ( partially hydrogenated fats found in packaged foods).

Instead, increase your intake of unsaturated fats (they are usually liquid at room temperature, such as olive and canola oil). Fats should not exceed 20% of your total daily caloric intake. Percentages of protein, carbohydrates and fat should be adjusted based on your goals and level of exercise activity (i.e., hobby, recreational, sports, etc.).

Water

You can only live a few days without water. About 2/3 of your body is water. Drink about half your weight in water every day. So, if you weigh 160 pounds, drink 80 ounces of water each day.

Remember, certain foods contain large amounts of water. This counts toward your water intake. For instance watermelon is about 90% water and lettuce has about 95% water. Some meats contain as much as 70% water.

Water also helps your body flex muscles, remove wastes, cushion joints, carry nutrients and oxygen to your cells and helps convert food into energy (although water doesn't provide energy).

You may be experiencing dehydration if you have dry lips/mouth, dizziness, headache, nausea or muscle cramps. When you exercise, drink about a cup of water every 15 minutes.

Vitamins and Minerals

Discuss the supplements you plan to take with your doctor. Don't try to treat serious medical conditions with supplements. Look at the GRAS (Generally Regarded As Safe) supplement list published by The U.S. Food and Drug Administration.

The supplements that I take and recommend to clients are multivitamins, fish oil and green tea. Notice that these supplements are great for health benefits and are not targeted at weight loss. Exercise and eat healthy to reach your fat loss and weight loss goals.

Snackaholics At Risk For Weight Gain

Attention snackaholics! You could be gaining weight because of your snacks between meals. It doesn't have to be that way. What you eat for snacks can mean the difference between out-of-control weight gain or weight loss management/fat loss.

The American Dietetic Association also recommends healthy snacking. Snacks bridge the gap between meals and can help you eat less at mealtime.

Going too long between meals can cause you to load up on sugary carbohydrates to get quick energy. These types of snacks are usually high in calories, not very nutritious and cause rapid ups and downs in blood sugar levels (you will crash). You also end up wanting to eat more and more. That means out-of-control weight gain if continued.

I'm a person who snacks pretty much all day, every day. Here are some snacks that I eat regularly:

1. Popcorn is my favorite snack of all time! I can eat popcorn anywhere, anytime! Its high-fiber and low calorie. Skip the butter and excess salt! I like to pop it on the stove in canola or olive oil. On the run, I eat natural, microwaved brands.

2. Nuts.....my second favorite snack. Peanuts, pistachios, pecans and almonds are my favorites....it doesn't take much either (a handful will do). They are high-calorie so be careful. Again, skip the excess salt! Nuts have heart-healthy fats, fiber and vitamins. Great snack for people on the run.

3. Apples, bananas, watermelon and grapes. My favorite fruits to eat for snacks or anytime. Pick your fruits to eat. I've never heard of anyone getting fat from eating fruit! We all know the health benefits of eating fruit so enough said.

4. Peanut butter. I eat peanut butter almost every day, usually on whole wheat bread or crackers....a good protein source that will keep you full until the next meal. Peanut butter is high-calorie so two teaspoons will get the job done.

5. Green, leafy salads. I eat green salads on most days with very little dressing. You can't go wrong with green, leafy veggies any time of the day!

6. Low-fat yogurt is a great snack. I just don't like yogurt so I don't eat it. Smoothies are also great options (especially after a strength workout). Just watch the sugar and fat.

7. I drink water and unsweetened tea most of the time. Aim to drink half your weight in water every day. So, if you weigh 160 pounds, drink about 80 ounces of water every day.

Find healthy, nutritious snacks that you like. Use your snacks to fuel your energy between meals and help your weight loss efforts.

Eat Quality Calories--What You Eat Matters

Aim to eat quality calories. What you eat really matters. Junk food like chips, pastries, candy, donuts and sodas aren't nutritious and have loads of calories. They also have you wanting to eat more in just a short time. Control your eating with a nutrition plan and food journal.

For instance, a 12-ounce can of soda has as much as 13 teaspoons of sugar in the form of high-fructose corn syrup (HFCS). If HFCS is the first or second ingredient listed, the product is heavily "laced" with HFCS. Other sweet foods are also high in HFCS.

Nutritionists point to HFCS consumption as a major player in the nation's obesity crisis (the fact that we eat it is the real problem).

According to government data, sweetened soft drinks add about 10 percent of the calories in the typical American's diet.

Dr. David Ludwig, a Harvard endocrinologist, who is widely cited by obesity researchers, says that sweetened drinks are the only specific food that clinical research has directly linked to weight gain. "Highly concentrated starches and sugars promote overeating, and the granddaddy of them all is sugar-sweetened beverages," said Ludwig, who runs the Optimal Weight for Life Program at Children's Hospital in Boston.

Pack your lunches and snacks instead of eating out at work. If you eat at a restaurant for dinner, check out the menu online so you know what to order. Most restaurants now have a "healthy foods" menu. And, skip the appetizers loaded with calories.

One way to eat quality calories is to "eat your calories" instead of "drinking your calories." When you eat food, you have more satiety and you are more likely to take in fewer calories.

Another way to control calorie intake is to eat more water based foods (volume eating). The basics of it is to eat as many foods with high water content/low calories as you can.

Foods such as fresh fruits and vegetables are examples. These types of foods help you to feel fuller (satiety) while eating fewer calories. For instance, grapes with the same calorie amount as raisins will provide more satiety and theoretically help you eat less the rest of the day.

Energy density of food is a key component when trying to add volume to your diet. Energy density (ED) is defined as the amount of calories of a food divided by its weight in grams.

You would basically focus on foods rich in fiber with high water content (or low ED value). Fresh fruits (apples, etc.) and vegetables (such as tomatoes and broccoli) whole grain pastas, brown rice, whole grain breads and cereals, soups, salads and skinless white chicken/turkey are some examples.

Other dryer foods could be added to your diet on a limited basis. Dryer foods would be starchy fruits and vegetables, salad dressings, crackers, etc.

The old rule still applies: A caloric surplus (consume more calories than you burn) will cause you to gain weight! Hopefully a diet high in water content will cause you to consume fewer calories while providing all the nutrition you need.

And while you're at it, drink about half an ounce of water for every pound of your body weight every day. So, if you weigh 140 pounds, drink at least 70 ounces of water a day. If you workout, drink even more water (a cup of water for every 15 minutes of exercise).

Top 10 Nutrition Tips For Weight Loss And Fat Loss

Successful weight loss and fat loss comes to those of you who have figured out the nutrition puzzle. It takes more than just working out hard to reach your goals. Its important to eat enough but not too much or too little. What you eat matters. Eating 1000 calories of healthy food is more effective than eating 1000 calories of junk food.

Follow my Top 10 Nutrition Tips and you will have a better chance of losing the fat and weight and keeping it off.


1. Eat breakfast.....momma was right! I ate alot of oatmeal for breakfast growing up. She didn't say it was good for me......she just said eat it! A good healthy breakfast gets your metabolism kicked off for the day. Eat small meals every 3-4 hours to keep up your energy and to keep your metabolism humming along all day.

2. Plan and pack your meals for the day. This way, you are more likely to stay with your nutrition plan. Include foods such as lean meats, fruits, vegetables, whole grains, low-fat diary and nuts. Severely limit sugars of all forms, fast food and foods in a box or bag.
Comply with your meal plan at least 90% of the time.

3. Eat protein with every meal. Protein helps you feel fuller for a longer period of time (thereby eating less) and repairs your muscles after a tough workout.

4. Carbohydrates are not your enemy! They are your body's preferred source of energy (especially during exercise). Its important to have a meal plan that includes the macronutrients (carbs, protein, fats). The primary cause of weight gain is a caloric surplus (eating more calories than you burn). There are some instances where carb cycling can be a great strategy to burn fat. But, you should master the basics of nutrition first.

5. Build muscle and burn fat to change your body to lean and toned. Don't skip your post-workout meal. It is important to help your body recover from intense exercise (especially weight training).

You don't have to eat immediately after your workout (if you want to eat immediately after a workout, YOU DIDN'T WORKOUT VERY HARD)! There is a 45 minute to 1 hour "window of opportunity" where replenishing your body's fuel (carbs, protein, fats) will optimize your tissue's repair and growth. If you miss this "window of opportunity" it is gone forever. A carb/protein shake will work well.

6. Research has proven that you will have a better chance of succeeding with your meal plan and fat loss if you keep a food journal!

By logging your actual food choices, you are holding yourself accountable throughout the day. You will also be forced to plan your meals better. It will also help protect you from binge eating and emotional eating if you write down why you eat what you eat!

7. Find out your basal metabolic rate (amount of calories you would burn if you did nothing all day). You will use this rate and your activity level (including exercise) to set the amount of calories you need each day to maintain a caloric deficit (burn more calories than you consume). If you have too large of a caloric deficit (like a 1000 deficit), your body will think it is starving and shift into survival mode (store fat). So, severe calorie restriction diets don't work long-term.

8. Drink water and unsweetened drinks (like tea) most of the time. Aim to drink, in ounces, about half your weight in water every day. So, if you weigh 150 pounds, drink about 75 ounces of water every day.

9. Add volume to your diet (eating wet). Eat as many foods as you can with high water content/low calories. Foods such as fresh fruits and vegetables are examples. These types of foods help you to feel fuller (satiety) while eating fewer calories.

For instance, grapes with the same caloric amount as raisins will provide more satiety and theoretically help you eat less the rest of the day. Other good foods would be whole grain pastas, brown rice, whole grain breads, soups, salads and skinless white chicken/turkey.

10. Forget the quick weight loss gimmicks (they lead to yo-yo dieting and even more weight gain)! There are no quick solutions to permanent fat loss and weight loss. Change your eating habits permanently (step by step)!

Stop Yo-Yo Dieting With Exercise And Healthy Meals

Do you want to stop yo-yo dieting (or weight cycling)? Exercise, eat healthy and don't stop. Are you tired of losing 40 pounds and regaining 60 pounds? Exercise, eat healthy and don't stop. Are you tired of quick weight loss "solutions" that aren't solutions (the problem gets bigger with each yo-yo weight regain)? Exercise, eat healthy and don't stop. See a pattern developing?



You can stop the weight loss/weight regain cycle with regular exercise and healthy menus. Its that simple. But, somehow its not that easy for many people. Why? Because they buy in to the quick weight loss "solutions" that really don't solve the behavioral problem. The problem is that you need to change your exercise and eating habits to get and keep the lean body you want and need!

If you want to lose 20 pounds to get ready for your friend's wedding 3 months from now, that's great! Don't stop exercising and eating healthy after the wedding! Keep the good exercise and eating habits going---for life. There's no good reason to stop. That's how you can ultimately stop the yo-yo weight loss and regain. Otherwise, you will always regain more weight than you lost.

According to Marketdata Enterprises, an estimated 54 percent of people in the United States are currently trying to lose weight. This leads many of you to buy weight loss pills and "special foods" that promote weight loss. There's no need to do this. Just start with a regular exercise program and eat healthy based on your basal metabolic rate and activity level. Its that simple folks. Oh yeah, you have to be willing to go with this plan for the long-term. It takes a long time to change your body composition to more muscle and less fat. More muscle mass will speed up your metabolism because your body has to work harder to maintain muscle mass.

If you don't believe what I'm saying, listen to this: Most of us will regain almost all of what we lost, according to research, which is why the typical dieter tries a new plan four times a year. "We have this mentality that a diet is something to go on and then get off as quickly as possible," says FITNESS advisory board member Madelyn Fernstrom, PhD, founding director of the University of Pittsburgh's Weight Management Center. "But lasting weight loss requires making lifestyle changes that will work long-term."

"With special-occasion weight loss, it's all about dropping pounds quickly," Fernstrom says. Do this too often and you may find that it's even harder to lose than before. "Constant crash dieting causes your body to cling to the calories you do eat because it's not sure when it's going to get more," she explains.

Rather than keep the pounds off just long enough to impress strangers on your vacation, think about rewarding long-term achievements. Maybe you want to train for your first half-marathon or get in shape to hike the Grand Canyon. Setting a big new goal each time you check one off your list will keep you headed in the right direction.

It's not only your waistline that suffers from yo-yoing. "Repeated crash dieting increases metabolic hormones, such as insulin, and elevates levels of sex hormones, including estrogen," says Andrea Pennington, MD, author of The Pennington Plan for Weight Success. "These changes cause you to start putting on weight around your middle, which research has linked to insulin resistance, diabetes, high blood pressure, and heart disease."

Your confidence also takes a hit. "The more times you go through the gain-lose-gain cycle, the less convinced you become that you can break free from the constant ups and downs," says Keri Gans, RD, a dietitian in private practice in New York City. "No one wants to diet forever; it's hard work."

Here are my 5 tips to help you stop yo-yo dieting:

1. Concentrate on setting the lifetime goal of eating right and exercising regularly with weight training and interval cardio training. This will keep you from stressing about quick weight loss goals. This will also give your body the long-term health it needs. You may need to slowly replace sugary foods and drinks with water, unsweetened drinks and fruits. You could have this as a goal for the week.

"Even if you're doing everything right, your weight can fluctuate based on the time of day or how hydrated you are," says Evelyn Tribole, RD, coauthor of Intuitive Eating. In fact, research shows that women who fixate on counting calories and restricting their food intake report more stress and have higher levels of cortisol, which is linked to overeating.

"Instead of obsessing about every morsel, think about how eating right and exercising make you feel," Tribole says. "Do you have more energy? Are you able to keep up with your kids?" If you take the time to notice the positive effects of each healthy behavior -- whether it's pushing away from the table before you clean your plate or biking for 30 minutes a day -- it's easier to motivate yourself to stay on track.

2. Have a more active lifestyle. I make a habit of walking every where that I can. Walk to the store, walk the dog, walk to the park, walk at the park, walk during your kids' practices, walk during work breaks, etc. Walking will keep your blood flowing, fat-burn enzymes active and calories burning.

3. Get a healty meal plan based on foods that you like. You are more likely to comply with a meal plan that you like. Be prepared to eat less but more nutritious. Base your meal plan on your basal metabolic rate and activity level. You need to maintain a caloric deficit (burn more calories than you eat) to lose weight.

4. Track what you eat in a food journal for a week or two. Until you get good at eating right, you need to carefully watch what and why you eat.

Research has proven that you will have a better chance of succeeding with your meal plan if you keep a food journal. By logging your actual food choices, you are holding yourself accountable throughout the day. You will also be forced to plan your meals better.

In your journal, list food, calories and serving sizes for every snack or meal. List details such as meats, drinks, vegetables, fruits, etc. For each meal, list why you ate--such as you were angry, sad, happy, hungry, etc. This is very important because moods can affect food choices. You need to know your motivations for eating.

5. Get a weight loss buddy for emotional support. Don't try to do your program alone. Research proves that those who workout with a friend, spouse or personal trainer are more likely to reach their goals.

Cut Calories, Eat Healthy, Burn Fat And Lose Weight

Cutting calories, eating healthy, burning fat and losing weight can be a confusing process for you. It doesn't have to be that way. You just need a plan and you need to make adjustments as you go.

First, don't think you will have it all figured out in 2 weeks time! Experts agree that you are better off making manageable changes to your diet and workout routine. Some of your eating and workout (or no workouts) habits have been developed over a lifetime.

For example, severely limiting sugars from your diet would be a great start. Drink water instead of sodas and sugary drinks. Just this one change will slash tons of calories every day. And, you will be on your way to burning dangerous belly fat.

Don't cut too many calories from your diet. Many of you have wrecked your metabolisms by eating too few calories during the day. If you have been eating 1000 calories a day for months and months, your body has shifted into survival mode and is storing body fat.

For instance, my basal metabolic rate (how many calories my body would burn if I did nothing all day) is about 2000 calories. If I eat 2000 calories and burn 500 calories through exercise and daily activity, I will still lose weight and burn fat (500 calorie deficit).

If I starve myself and eat 1200 calories (1300 calorie deficit) day after day, my body will rebel and store body fat. A 1300 calorie deficit is too large (severe calorie restriction).

You will find it easier to cut more calories by eating healthy and eating foods with high water content. You will actually be eating more while eating fewer calories. And, you will feel fuller for a longer period (thereby eating less).

The basics of it is to eat as many foods with high water content/low calories as you can. Foods such as fresh fruits and vegetables are examples. These types of foods help you to feel fuller (satiety) while eating fewer calories. For instance, grapes with the same caloric amount as raisins will provide more satiety and theoretically help you eat less the rest of the day.

Energy density of food is a key component when trying to add volume to your diet. Energy density (ED) is defined as the amount of calories of a food divided by its weight in grams.

You would basically focus on foods rich in fiber with high water content (or low ED value). Fresh fruits (apples, etc.) and vegetables (such as tomatoes and broccoli) whole grain pastas, brown rice, whole grain breads and cereals, soups, salads and skinless white chicken/turkey are some examples. Lean meats provide protein which should be eaten with every meal. Protein helps you feel fuller for a longer period.

Other dryer foods could be added to your diet on a limited basis. Dryer foods would be starchy fruits and vegetables, pizza, salad dressings, crackers, etc.

The old rule still applies: A caloric surplus (consume more calories than you burn) will cause you to gain weight! A diet high in water content will cause you to consume fewer calories while providing all the nutrition you need. Eat your meals about every 3 hours to protect against binge eating and provide needed energy throughout the day.

Cut out these types of foods: sodas, sugary fruit juice drinks, candy, cookies, donuts, fried meats and fried foods, fast foods, ketchup, mayonnaise

Add these types of foods: whole grain breads, whole grain cereals, oatmeal, almonds, nuts, low-fat dairy products, low-fat yogurt, fruits, veggies, unsweetened tea, water, lean meats (baked, broiled or grilled), olive oil, cinnamon, mustard.

Cutting calories the healthy way combined with regular weight training and interval cardio training will help you reach your goals over time.

Vegan Or Vegetarian Diet? Which Is Better?

So, what's the difference between a vegan or vegetarian diet? You may not have thought about this if you have no interest in being a vegan or vegetarian. Or, you may be thinking about changing your eating habits. Vegan or vegetarian diets are healthy options. Let's look at both types of nutritional diets:

Vegan Diet

Veganism is the strictest form of vegetarianism. Vegans don't eat animal products or animal by-products. Vegans eat healthy foods but they need to take supplements such as calcium, iron, protein and vitamin B12 because these nutrients are sometimes missing in their diet.

A vegan diet contains less fat than vegetarian diets so this would be a plus if you are trying to burn fat and lose weight. Vegan diets will generally provide you with more energy than a less strict vegetarian diet.

Vegetarian Diet

There are four other less strict forms of vegetarianism:

1. Semi-vegetarians eat eggs, chicken, diary products and fish. They do not eat any other types of animal meat.

2. Ovo-lacto vegetarians don't eat poultry, meat, seafood or fish. They will eat eggs and drink milk. Most vegetarians fall into this group of eaters.

3. Ovo vegetarians are similar to vegans except they will eat eggs.

4. Lacto vegetarians are similar to vegans except they will drink milk.

If you are a vegetarian, you are probably reaping the health benefits of a great diet. According to Susan Havala Hobbs (author of Being Vegetarian For Dummies), research has proven that vegetarians have lower rates of coronary artery disease, some forms of cancer, diabetes, high blood pressure and obesity. Vegetarians are also less likely to have kidney disease and intestinal problems like diverticulosis.

Food choices for vegetarians have expanded at grocery stores and restaurants. Vegetarian diets are no longer considered "bland". Like any diet, you must make sure you are getting enough nutrients.

I would recommend everyone take a multivitamin, unless your diet is perfect.

Burn Your Belly Fat!

Who doesn't want to burn belly fat? Burning belly fat is not complicated if you follow a good workout routine and meal plan! Of course, this is easier said than done, right?



First, don't focus on your belly fat! Focus on burning total body fat with full body circuit strength training and short, intense cardio sessions. Your strength training sessions should be about 40-50 minutes (3 times a week) and your cardio sessions should be about 20 minutes (3-4 times a week). Your strength training workouts will include core exercises like planks, bridges, ab curl ups, back extensions and mountain climbers to help burn your belly fat. If you want to do extra "belly fat burning" core exercises on off days, you can.

Second, make sure you have a good meal plan that includes plenty of foods like fruits, vegetables, protein and whole grains. Research has proven that protein keeps blood sugar levels more steady and helps you feel fuller for a longer period (slower digestion). Protein also keeps the hunger hormone (ghrelin) in check so your hunger doesn't spike so high. If you will cut sugars and processed foods from your diet, you will win the battle of the belly bulge!

Researchers at Penn State found that dieters who ate at least five servings of whole grain breads while following a low-calorie diet lost 24 percent more abdominal fat than those who averaged the same number of calories but ate refined grains, like white bread.

Follow your meal plan at least 90% of the time, exercise regularly and you will burn belly fat and total body fat over time----and it will stay off! Its not rocket science! You just have to be consistent!
