Mountain Climbing Requires Core Strength

If you want to be a mountain climber, you need massive amounts of core strength and muscle endurance....so says my friends Brian and Jackie, who finished successfully climbing to the summit of Mt. Ranier! I'm not going to argue with them! I'm impressed---congrats, you two!



All movement begins with the core and many injuries can be traced to a weak core area. WE KNOW THE SAYING---YOU'RE ONLY AS STRONG AS YOUR "WEAKEST LINK." Well, this saying definitely applies to your body. Many people work certain favorite body parts when exercising. In and of itself, this is not a bad thing. But for your training to be effective, you should focus training your "weak links" first while also training the other body parts as well.

For many, the "weakest link" is the core. Weak cores lead to back and other related trunk injuries. Others have weak opposing muscle groups. An example would be having strong triceps but weak biceps, or strong chest muscles but weak back muscles.

Another problem for many is not stretching all muscle groups, which will give you an unbalanced physique and poor posture. This leads to injuries. So, what's the solution? Do full body strength workouts, which will include core strength exercises and total body flexibility exercises. This way your workouts will focus on your "weak links" while training the other parts of your body.

Oh yeah, Brian and Jackie also talked about the importance of doing cardio exercise!

Burn Your Belly Fat!

Who doesn't want to burn belly fat? Burning belly fat is not complicated if you follow a good workout routine and meal plan! Of course, this is easier said than done, right?



First, don't focus on your belly fat! Focus on burning total body fat with full body circuit strength training and short, intense cardio sessions. Your strength training sessions should be about 40-50 minutes (3 times a week) and your cardio sessions should be about 20 minutes (3-4 times a week). Your strength training workouts will include core exercises like planks, bridges, ab curl ups, back extensions and mountain climbers to help burn your belly fat. If you want to do extra "belly fat burning" core exercises on off days, you can.

Second, make sure you have a good meal plan that includes plenty of foods like fruits, vegetables, protein and whole grains. Research has proven that protein keeps blood sugar levels more steady and helps you feel fuller for a longer period (slower digestion). Protein also keeps the hunger hormone (ghrelin) in check so your hunger doesn't spike so high. If you will cut sugars and processed foods from your diet, you will win the battle of the belly bulge!

Researchers at Penn State found that dieters who ate at least five servings of whole grain breads while following a low-calorie diet lost 24 percent more abdominal fat than those who averaged the same number of calories but ate refined grains, like white bread.

Follow your meal plan at least 90% of the time, exercise regularly and you will burn belly fat and total body fat over time----and it will stay off! Its not rocket science! You just have to be consistent!

Pushup Plank Exercise

Try the pushup plank exercise to change up your routine and challenge your body. You should always be concerned with improving your core strength. The pushup plank will help you progress with your core strength.



Get in the pushup position and balance on your toes while keeping your body in a straight line. Hold the plank position for the required count without moving. Keep your head in line with your torso and brace your torso (as if taking a punch to the gut).

The pushup plank is an isometric bodyweight exercise which helps you build strength and burn fat without moving much. They are great for building muscles, stabilizing muscles, building strength, improving power and burning fat.

Marching Bridge Tones Butt, Stabilizes Core

Use the marching bridge exercise to tone your butt and stabilize your core. The marching bridge will also strengthen your lower back. Many people develop low back problems because too little time is spent strengthening the muscles of the lower back.





1. Start by lying on your back with your knees bent and your hands by your sides.

2. Lift your body off the ground into a straight line and brace your torso (like taking a punch to the gut). Don't let your body sag.

3. Lift your right leg, contract your glute and hold for 3 seconds. Lower your leg and do the same with your left leg. That's one repetition. Do 8-10 repetitions.

Other great core exercises that will strengthen your lower back muscles are cobras, stability ball plank, supermans and back extensions.

Don't neglect to strengthen your lower back muscles! You will pay with pain and injuries if you ignore training your lower back!

Ab Ball Curl Up

The ab ball curl up is a good core exercise if done correctly. Your rectus abdominis (6-pack part of your abs) and obliques should do most of the work.





Lie on your back on the ball, knees bent about 90 degrees, hands behind head and feet flat on the floor.

Lie on the ball so that your back hugs the ball. Your shoulders and neck shouldn't assist your abdominals during the movement.

The movement should be slow. Curl up and bring your chin towards your chest (to about 45 degrees). Curl up through the upper back and not the neck. Brace your abs during the movement (as if someone is going to punch you in the gut). Keep your ears and shoulders in alignment. DON'T ROUND YOUR LOWER BACK WHEN LIFTING YOUR TORSO!

Use your abdominals to curl your upper back up. Don't move any other body part and keep your arms, shoulders, neck and legs relaxed as the abs pull you up. Your head and arms should curl up with your shoulders.

Don't tilt your pelvis or pull with your thighs to lift your upper body. Hold for 2-3 seconds and return slowly to the starting position.

Use your abdominals to lower your upper back. Don't move your head or arms as you return to the start position.

Isometric Bodyweight Workouts

Isometric bodyweight workouts help you build strength and burn fat without moving much. Exercise without much movement you say? Keep talking right?!



Isometric exercises are very underrated. They are great for building muscles, stabilizing muscles, building strength, improving power and burning fat.

Isometric contractions can be described as a type of muscle contraction where your muscles develop tension without changing length. For example, pushing against a wall and holding for 30 seconds causes an isometric contraction.

You should strength train your muscles with all contraction types (eccentric, isometric, concentric). All muscles function eccentrically (reduces force or deceleration), isometrically (stabilizes force) and concentrically (produces force).

Isometric bodyweight workouts force most if not all of your muscles to work during an exercise. The stability ball plank exercise (pictured above) is a great example. To do the plank, you get into position and hold for a period of time (like 20 seconds). So, many core exercises are great isometric exercises.

So, here is a good isometric bodyweight workout for you:

1. Deep Knee Bends and Hold, 10 repetitions, 10 second hold
2. Stability Ball Plank, 10 repetitions, 20 second hold
3. Bridge, 10 repetitions, 20 second hold
4. Pushup and Hold, 20 second hold
5. Side Plank, 10 repetitions each side, 10 second hold
6. Captain Chair Knee Ups and Hold, 10 repetitions, 10 second hold
7. Ab Curl Ups and Hold, 10 repetitions, 20 second hold

Repeat this circuit 2 more times. Rest 2-3 minutes between circuits.

Now "hold on" and do your isometric bodyweight workout!

BOSU Ball Exercises Do Not Activate More Core Muscles

BOSU ball exercises DO NOT activate more core muscles! You can do your squats, deadlifts and shoulders presses on stable ground.

Researchers from Eastern Illinois University found that doing squats, deadlifts and shoulders presses on BOSU balls was not more effective for core muscle activation. Doing these exercises on stable ground activated more core muscles.



There are tons of fitness gadgets on the market. In general, you can save your money. Do your exercises with free weights or use bodyweight workouts and you will get maximum muscle activation. Limit machine exercises unless you are a beginner or you are in rehabilitation. Machines stabilize your body for you and don't allow you to move your body naturally (functionally). You get faster, lasting fat loss results when you do exercises that force your body to stabilize itself.

Do as many compound strength exercises like squats, deadlifts, rows and shoulder presses standing up as possible. These types of exercises work major muscle groups and many times are full-body strength exercises. This helps you workout with more intensity and burn more calories. You will also build more muscle and speed up your metabolism.

Farmer's Walk Exercise Builds Core Strength

Ever heard of the farmer's walk exercise (think farmer walking with heavy milk containers)!? Do the farmer's walk exercise to primarily improve core strength (especially back strength), grip strength and burn fat. The exercise can be done to improve maximal strength or to improve endurance strength (at a distance, timed or untimed).



Do the farmer's walk exercise by picking up a dumbbell in each hand. Pick up the dumbbells by deadlifting them (to protect your back) or lifting them from the weight rack. Hold each dumbbell with your arms extended by your sides and walk!

If you are doing the farmer's walk exercise to improve maximal strength, you will use heavy dumbbells. The combined weight of the dumbbells should be about equal to your body weight. You may have to work your way up to this amount of weight by improving your deadlift, squat and grip strength. Grip strength can be improved by lifting with thick barbells, doing plate pinches or squeezing hand grippers.

Walk about 10-15 yards, stop and set the dumbbells down or let them drop. Rest for 1-2 minutes and walk back. That is 1 repetition. Use good upright posture and look straight ahead while walking! Never lean forward or jut your head forward while walking!

If you are trying to build serious strength, work up to walking with each dumbbell being equal to your bodyweight weight (or more)!

If you are trying to improve endurance strength, do the farmer's walk with lighter dumbbells. Experiment with the dumbbell weight amount so you are challenged. The distance would be increased to 30-40 yards. To challenge yourself more, do timed farmer's walk intervals.

Tone Ab Obliques With Side Plank

Tone your ab oblique muscles and strengthen your deep core muscles with the side plank. You will also burn your belly fat!

External Oblique - these muscles are on the side and front of the abdomen and wrap around your waist.

Internal Oblique - these muscles lie under the external oblique and run in the opposite direction.





--Lie sideways on your left side.

--Raise your body, resting on your forearm and side of foot. Keep your right leg on top of the left leg. Keep your body stiff and brace your torso (as if taking a punch). Keep your head in line with your torso (don't let your head drop or jut out).

--Hold for the required count. Relax and repeat again. Do all repetitions on one side and then switch to the other side.

You can do exercises like planks, side planks, bridges and cobras up to 4 times a week. They will sculpt your abs and protect your low back from injury!

Burn Abdominal Fat With Medicine Ball Front Chop

Burn more of the dreaded abdominal fat with the medicine ball front chop! This exercise is also a great full body exercise that you can do as a regular strength exercise or power (full-speed) exercise. Because of speed and intensity, power exercises help you burn more fat during and after your workout.

Besides burning abdominal fat and helping sculpt your six pack abs, medicine ball front chops are great for improving your flexibility. Medicine ball exercises help you to exercise with natural movements. Your training needs to give you a body that you can use in every day life. Tight, rigid muscles will lead you to many injuries!



Grab a medicine ball about 10% of your body weight. You might need a lighter ball if you are a beginner or have been inactive. Shoot for 3-4 sets of 20 repetitions (if doing this as a power exercise, then do 8-10 repetitions).

--Stand with your feet slightly greater than shoulder width apart.

--Keep your arms straight but don't lock your elbows.

--Hold the medicine ball above your head.

--Bend forward at the waist (into a squat position) and mimic throwing the ball between your legs (don't throw ball). Keep your back straight and your head in line with your torso (don't let head drop down or rise up)

--Reverse the movement and stand with the ball above your head. That's 1 repetition.

Ball Plank Strengthens Deep Core Muscles

The stability ball plank is a great core exercise to advance you from the plank exercise on the floor.

The ball plank strengthens and stabilizes your deep, foundational core muscles even more than the regular plank. Balancing on the ball while holding the plank position is not easy! Your deep, foundational core muscles are more important than your "six pack abs!"



1. Place your elbows on the ball and balance on your toes while keeping your body in a straight line.

2. Hold the plank position for a count of 5-10 seconds without moving. The ball will move, so it is a challenge to hold the right alignment. This will obviously improve your balance. Your abs and shoulders will also work much harder.

Keep your head in line with your torso and brace your torso (as if taking a punch to the gut).

Pushups On Ball With Knee Tucks

Doing pushups on the swiss ball with knee tucks is great core, arm and chest strength exercise. This exercise also will improve your balance and coordination.

Burning low ab fat is a priority for many of you....as you age, fat tends to settle in the abdominal area. Because of disease risks, abdominal fat is one of the worst areas to have body fat. Do more pushups on the ball with knee tucks!

The pushup on ball with knee tucks requires more muscles to be activated, such as stabilizers, arm , chest, shoulder and core muscles.

Building core strength is important for you to avoid injury and increase power output during your workout. Intense, powerful workouts will help you burn more calories and fat during and after your workout.

Are you looking for a challenging upper body/core exercise? Change up from the normal crunches, reverse crunches, etc. Try this exercise the next time you workout (3 sets/10 reps).



1. Start by getting in a push up position with your feet on top of a ball.

2. Perform a push up balancing on top of the ball. Return to the starting position and then tuck your knees in towards your chest.

3. Return to the parallel position and repeat.

A Weight Belt Hinders Core Strength Development

Should you use a weight belt when doing exercises like squats and deadlift? The answer is generally no.

Unless you are a powerlifter using super heavy weights, you shouldn't use a weight belt. You need your body to develop core strength and stabilization without the help of a weight belt. If this means lifting a little lighter load to develop core strength then that's okay! Don't let your ego lead to low back injuries!

If you are recovering from a low back injury, a weight belt could come in handy until you recover. In this case, tighten your belt during the lift and loosen it between sets. Research shows that your blood pressure can significantly elevate during the lift while wearing a belt.

As a general rule, you want your body to develop strength under loads that it can handle. Sacrifice lifting less weight on exercises like squats, deadlift, good mornings and standing shoulder press to naturally strengthen and stabilize your core and other musles.

Ab Ball Rollout

The ab ball rollout is a great core exercise that you should be doing if you have been working out for some time.

Finish

Start

1. Start with the ball in front with your elbows on the ball.

2. Roll the ball out slowly and keep your abs braced (as if taking a punch to the gut). As you straighten your torso you will feel your abs stretch and extend. Return to the starting position.

Beach Workout In The Sand

If you're hanging out at the beach alot this summer, here's a good fat-burning workout for you:

Do one exercise after the other with little or no rest between exercises. Do this workout in the sand!

1. Jump squats, 10 repetitions, fast
2. Walk 1 minute
3. Sprint 15 seconds
4. Walk 30 seconds
5. Bentover dumbbell rows, 10 repetitions
6. Plank, 10 repetitions, 15 second hold
7. Walking lunges, 10 steps each leg
8. Seated knee ups, 15 repetitions
9. Pushups, 20 repetitions
10. Side lunges, 10 repetitions each leg

Rest 2 minutes and repeat this circuit one more time.

Medicine Ball Chop With Knee Lift

The medicine ball chop with knee lift is a good exercise to help you prevent injuries in your games, yardwork or running events. You are working multiple muscle groups in different planes of motion (at the same time).

Injuries of the torso (such as oblique strains/pulls) hurt like crazy and are hard to recover from....its better to avoid these types of injuries! Trust me, its hard to sleep at night with pulled oblique muscles! Every little movement hurts bad!



You should perfect this movement before doing this exercise at full speed.

1. Stand with your feet shoulder width apart and a slight bend in your knees.

2. Grip a medicine ball with both hands above your head.

3. Lift your right knee up until your thigh is parallel with the ground. Twist your upper body to your right side, chopping the medicine ball down to the outside of your right thigh.

4. Slowly return to the starting position. Repeat on other side.

How To Burn Low Ab Fat

Burning low ab fat is a priority for many of you....as we age, fat tends to settle in the abdominal area. Because of disease risks, abdominal fat is one of the worst areas to have body fat.

Burn low ab fat with these exercises (read how to burn low back fat):

--Hanging Leg Raises - The gold standard of low ab exercises.

--Captain's Chair Knee-ups, Straight Leg Raises or Hovers----The Captain's Chair is the equipment where you support the weight of your body with your forearms (allowing your legs to hang) and then you lift your knees/straight legs up towards your chest.

--V-Ups

--Medicine ball diagonal chops with knee lift (or with weighted plates)

--Ab Ball Jackknives

--Planks with knee up

--Mountain climbers

--Planks, side planks and bridges (for foundational stability and strength)

As always, watch what you eat or your chiseled abs will be covered with fat! Severely limit sugars, products with high fructose corn syrup, processed foods, fast foods, etc.

Build Your Back Muscles

Build your back muscles to avoid injuries and keep your upper body in muscular balance. Many people put too much emphasis on the frontside of their bodies with exercises like bench press and ab exercises. Your back is an important part of your core muscles so don't ignore them.

Seventy to 80% of Americans have back pain (many times low back pain) at some point. The spine also needs to be protected. Here are some common back exercises that I do on a regular basis:

--single arm bentover row or seated row
--pullups or chinups
--back extension or superman back extension
--cobras, planks, superman and bridges
--lat pulldowns
--inverted rows
--deadlift, good mornings and squats

When you don't adequately strengthen your back muscles, you are affecting your pulling potential.

Remember, your back muscles can look good (or terrible) in the mirror too!
